A 3-day gym program built around back width, glute shape, and a strong core — plus a flexible, everyday nutrition map using groceries you can actually find in Taiwan.
First, the plateau
Why „going to the gym“ isn’t the same as progress
Showing up is necessary but not sufficient. These four things are the usual reason someone trains regularly and still doesn’t see change — this plan is built to fix all four.
No progressive overload
Doing the same weight for the same reps every week gives your body no reason to change. Every exercise below has a target rep range — once you hit the top of it with good form, add a little weight next time.
Not enough protein
Muscle needs a steady protein supply to actually grow back stronger. The nutrition map below is built around hitting a protein source at every meal.
Inconsistency
A workout only counts toward progress if the next one builds on it. Three planned sessions a week you can actually keep beats five you keep skipping.
No real structure
Random exercises with no target areas rarely change your shape. This plan is split by goal — back, glutes, and conditioning — instead of „whatever’s free.“
Session spec
What’s inside every 2-hour block
Since you’ve got a genuinely free 2 hours on training days, we’re using the extra room — more back and glute volume than a rushed session would allow, plus real cardio.

Wake up the back and shoulders

Bodyweight and control-focused rather than heavy twisting — good for a flat, defined midsection without adding bulk to your sides.

Optional — extra cardio
Since you mentioned maybe adding more cardio: a 30–40 minute easy walk or bike on one of your rest days is a good low-fatigue add-on. Keep it easy pace — the goal is extra calorie burn without eating into recovery for your next lifting day. If you feel run down, skip it; the 3 planned sessions already do the heavy lifting.
A quick reality check on „hourglass“
Your basic shape — where your hips and ribs sit, how narrow your waist can get — comes mostly from bone structure, and training can’t change that part. What training can do: build width in your shoulders and back, grow your glutes, and lower overall body fat so your waist looks more defined. That’s exactly what this program targets — just worth knowing going in so the goal stays realistic and the wins along the way actually register.

Build your plate, Taiwan grocery edition
Not a rigid diet — a template. Pick one item from each column at every meal and you’ll land on a balanced plate almost automatically. Swap freely based on what’s fresh or on sale.
- 2 eggs 雞蛋

This is a food-quality map, not a calorie-restriction plan — no specific numbers to hit, just a repeatable pattern. Because you’re 16 and still growing, your actual calorie needs are something a doctor or dietitian can size up properly for you; it’s worth looping in a parent to help set that up, especially with weight loss as one of the goals.
Undereating is the fastest way to stall exactly the progress you’re chasing — not enough food means not enough fuel to build the muscle and strength that’s the whole point of the training side of this plan.
Consistency > perfection
Hitting this template 80% of the time beats a „perfect“ plan you abandon after a week.
Hydration
Water through the day, more on training days — 2 hours in the gym adds up.
Sleep
8–10 hours. This is genuinely when growth, repair, and muscle-building happen.
